Running does not wear out your knees, sweat is a poor calorie counter, and the 500-mile shoe rule is only a rough average. Here is what the research actually shows.

Four of the most repeated warnings in running, that it ruins your knees, that heavy sweating means a bigger calorie burn, that shoes expire at 500 miles, and that you have to run every day to get better, are each either contradicted or heavily qualified by the research on them. What keeps them alive is that none is entirely false. Each carries a fragment of something true, and that fragment is why the myth persists. The useful response to any of them is to find the qualifier it leaves out.

Running Does Not Wear Out Your Knees

The largest pooled look at the question points the opposite way from the folk wisdom. A 2017 systematic review and meta-analysis in the Journal of Orthopaedic & Sports Physical Therapy drew together 17 studies covering 114,829 people and found hip and knee osteoarthritis in 3.5 percent of recreational runners, compared with 10.2 percent of non-runners. Recreational runners, in other words, had arthritis at roughly a third of the rate of people who did not run.

The mechanism is not mysterious. A 2013 study of nearly 75,000 runners, published in Medicine & Science in Sports & Exercise, found that those who ran more than 1.2 miles a day had a 15 percent lower risk of osteoarthritis and a 35 percent lower risk of needing a hip replacement than less active people. The author attributed much of the effect to runners carrying less body weight, which means less load on the joint with every step, alongside cartilage that adapts to regular, moderate stress rather than degrading under it.

The qualifier sits in the same meta-analysis. Osteoarthritis showed up in 13.3 percent of competitive and elite runners, a higher rate than either recreational runners or non-runners. The dividing line is dose. Very high mileage, decades of professional-level training, previous joint injury, and excess body weight all raise the risk. Why the 500-Mile Shoe Rule Is Only a Rough Average

Here the myth is closer to the truth than the others, which is why it needs unpicking rather than debunking. The standard advice to replace running shoes every 300 to 500 miles (about 500 to 800 kilometers) is a reasonable average. The error is treating it as a fixed expiry date rather than a rough proxy for something that is happening continuously.

What degrades is the midsole foam, and it starts early. A 2004 study in the Journal of Biomechanics simulated long-distance running on shoe midsoles and found that peak pressure under the heel rose by an average of 100 percent after 500 kilometers, roughly 310 miles, well before the upper end of the popular rule. Visible structural damage to the foam appeared after 750 kilometers. The researchers noted that this loss of cushioning is a plausible contributor to running injuries, which is the real reason the mileage question matters at all.

Two things complicate the single number. Heavier runners, harder surfaces, and a heavier heel strike all compress foam faster, so two runners can retire the same model hundreds of miles apart and both be right. And the rule was built around traditional EVA foam; modern midsoles built from TPU and PEBA-based compounds behave differently over their lifespan. What Sweating Actually Measures

Sweating is temperature control. When core temperature rises, the body releases fluid onto the skin so that evaporation can carry heat away. That process runs on its own logic, separate from how much energy the muscles are burning, which is why a hard session in cool, dry air can leave you barely damp while an easy jog in July soaks a shirt.

How much a given runner sweats depends on heat, humidity, hydration, genetics, and, counterintuitively, fitness. Well-trained runners often begin sweating sooner and more heavily, because a body practiced at cooling itself starts the process earlier, not because it is burning more calories. The weight that disappears on the bathroom scale after a sweaty run is water, and it returns as soon as you rehydrate. None of it is metabolized fat.

The figure that actually tracks energy cost is distance, scaled to body weight, with pace and heart rate as supporting signals. Running burns roughly 100 calories per mile for many runners, varying with body mass and speed, and that number holds whether the run leaves you drenched or dry. A sauna suit or an overheated gym will raise your sweat rate and your discomfort. Neither adds to the calories your muscles burn.

Rest Days Are When You Get Faster

The last myth inverts cause and effect. Training does not make you fitter while you are doing it. A hard run is a stimulus that depletes glycogen and causes small-scale muscle damage; the adaptation, the repair and the slight overshoot past baseline that leaves you stronger than before, happens afterward, during recovery. The gains show up between sessions, which means a rest day is doing part of the training.

Stack training on training without that recovery window and the pattern breaks down. When high training loads combine with accumulated fatigue and poor sleep, the risk of injury and illness climbs rather than fitness, which is the physiological basis for the rest day that nearly every credible training plan protects. Running every single day is not required to improve, and for many runners it quietly caps the improvement they are chasing by never letting an adaptation finish.

This is also why the easy days on a well-built plan are meant to be genuinely easy. A recovery run held to conversational pace keeps blood moving to fatigued muscle without adding meaningful stress, and a full rest day does the same with no running at all.
